    I am a solid runner (3 mi , sub-20:00) but I don't do a lot of sprint work.  Just for fun, I threw in a few 120 sprints yesterday (goalpost to goalpost).  I timed myself, inaccurate I know, at 15.45 and 15.58 seconds.  So I'm wondering, is that a good time? average? tortoise slow?  I was over 3 miles into the workout at that point, so I guesstimate that I could get to 15 flat if I was fresh.

    Good time compared to whom? You'd leave my 48 year old, distance running butt in the dust, but you'ld be far (5 seconds) behind a world class sprinter. In high school the best I could do in the 100 (yards) was about 13, that is close to the pace you are doing for 120 yards. I was a mid-to-back of the pack competitive distance runner then. Now I finish in the top 1/3 - 1/4 of the races I enter, but htat includes all the walkers. I guess my point is that you are not going to win Olympic gold in the 100 with that kind of speed, but if that isn't your goal, that shouldn't matter.

    When doing speed work, set a goal pace. Generally you want to do pace work, not all out running. Then you can do more than just two intervals of speed. And I would focus on 200's and 300's.
